Please note, these intervals are for short course yards but feel free to adjust as necessary. Refer to the following USMS Pace Chart for interval adjustments:

Warm Up: (Set yards: 800)

400 swim
200 kick
200 IM drill

Set 1: One round (Set yards: 1200)

4x50 IMO kick 1:00
2x100 free swim 1:40
4x50 IMO drill/swim 0:55
2x100 free swim 1:40
4x50 IMO swim 0:50
2x100 free swim 1:40

Set 2: Four rounds (Set yards: 2400)

400 IM 7:30
200 easy free pull reset 4:00
