    Please note that these intervals are for short course yards, but feel free to adjust as necessary. Refer to the following USMS Pace Chart for interval adjustments.

     

    Warm Up (Set yards: 800)

    • 500 swim
      • 150 free/200 IM drill/150 free
    • 300 pull

    Set One: One rounds (Set yards: 900)

    • 9x100 2:00
      • (3 rounds) 3x100
        • 100 drill
        • 100 free DPS
        • 100 build to max

    Main set: Two rounds (Set yards: 1400)

    • 4x75 IMO 1:30
    • 4x50 free 0:45
    • 8x25 IMO in pairs fast 0:40
