Please note that these intervals are for short-course yards, but feel free to adjust as necessary. Refer to the following USMS Pace Chart for interval adjustments.

 

Warm Up (Set yards: 900)

  • 300 swim
  • 300 kick
  • 300 pull

Set One: One round (Set yards: 1400)

  • 14x100
    • 6x1:40
    • 6x1:35
    • 2x1:30

Main set: Two rounds (Set yards: 1500)

  • 300 pull 4:30
  • 8x50 swim 0:45
  • 100 easy kick 2:30
